Macro Calculator

Calculate your ideal macronutrient ratios for your fitness goals.

Understanding your macronutrient needs is key to achieving your fitness and nutrition goals. Our free macro calculator determines the ideal balance of proteins, carbohydrates, and fats based on your body composition, activity level, and goals — whether you want to lose fat, build muscle, or maintain your weight.

What Are Macronutrients?

Macronutrients are the three main categories of nutrients your body needs in large amounts for energy and essential functions: protein, carbohydrates, and fat. Each plays a unique role in your body.

Protein supports muscle growth and repair (4 calories per gram). Carbohydrates are your body's primary energy source (4 calories per gram). Fat is essential for hormone production, nutrient absorption, and brain function (9 calories per gram).

Recommended Macro Ratios by Goal

Your ideal macronutrient ratio depends on your specific fitness and health goal:

Weight Loss40% Protein, 30% Carbs, 30% Fat
Muscle Gain30% Protein, 45% Carbs, 25% Fat
Maintenance30% Protein, 40% Carbs, 30% Fat
Keto Diet20% Protein, 5% Carbs, 75% Fat
Endurance Athletes20% Protein, 55% Carbs, 25% Fat

How to Calculate Your Macros

First, determine your total daily calorie needs based on your TDEE. Then, distribute those calories according to your chosen macro ratio. For example, on a 2,000-calorie maintenance diet: 150g protein (600 cal), 200g carbs (800 cal), and 67g fat (600 cal).

Tracking macros gives you more flexibility than strict calorie counting alone. This approach, sometimes called flexible dieting or IIFYM (If It Fits Your Macros), allows food variety while meeting nutritional targets.

Tips for Tracking Macros

  • Use a food scale for accurate portion measurements, especially when starting
  • Plan and prep meals in advance to stay consistent
  • Focus on whole, nutrient-dense foods for each macronutrient category
  • Allow flexibility — exact precision isn't necessary for results
  • Reassess your macros every 4–6 weeks as your body and goals change
